1. Knee-to-Chest Stretch:

This gentle stretch helps to relieve tension in the lower back and hips.

  • How to do it:
    Lie on your back with your knees bent and feet flat on the floor. Use both hands to pull one knee towards your chest. Tighten your abdominal muscles. Push your spine towards the floor. Hold for five seconds, then repeat with the other leg. Perform each stretch 2-3 times, morning and evening.
  • This stretch gently elongates the muscles in your lower back, reducing stiffness and pain.

2. Pelvic Tilt Exercise:

The pelvic tilt is a great way to strengthen your core muscles, which support your spine.

  • How:
    Lie on your back with your knees bent and feet flat on the floor. Tighten your abdominal muscles, pulling your lower back up, away from the floor. Hold for 5 seconds, then relax. Next, arch your back, pulling your navel towards the floor, and hold for another 5 seconds. Repeat this exercise, starting with five repetitions daily and gradually increasing to 30.
  • Why it helps:
    Strengthening your core muscles provides better support for your spine, reducing strain and helping to treat back pain.

3. Bridge Exercise:

The bridge exercise strengthens your glutes and hamstrings, which also contribute to back support.

  • How:
    Lie on your back with your knees bent and feet flat on the floor. Keep your shoulders and head relaxed, and tighten your abdominal and gluteal muscles. Lift your hips to form a straight line from your knees to your shoulders. Hold this position for three deep breaths, then return to the starting position. Start with five repetitions daily, gradually increasing to 30.

Then, slowly release your back and belly towards the floor while lifting your head up (cow pose). Repeat this exercise 3-5 times each day in two sessions.

Put your right hand behind you on the chair for support. Hold this position for 10 seconds, then repeat on the left side. Perform each stretch 2-3 times, morning and evening.
